a leg workout with a focus on booooty - which will not kill you :D I made it a bit easier than usual, I promise โฅ๏ธ / Werbung
Are my Beginner workouts a little too easy & the other ones a little too hard? I got you - this one is right in the middle! I also encourage all Beginners to give this a try โฅ๏ธ you can take breaks if you need to.
The hardest part is the first part, so if you survived this one: the rest will be easier!
But even on an โadvancedโ level, I enjoy this a lot to get all warmed up for my leg & booty day. Oooor as a finisher in the end!
We have standing SQUAT exercises in different varieties as a brilliant basic, some KICKBACKS with the main focus on booty, same for GLUTE BRIDGES, and some exercises down on the floor. Those ones are rather โeasyโ but if you focus on the muscle you want to train (mostly booty in those situations) you can really feel the muscles burning!

We start with "10min Booty Activation" to really FIRE UP those glute muscles & continue with the "12min Leg Workout". Grab a booty resistance band, if you have one!ย
I talk you through the exercises & give you little tips on how to train your booty more effectively. Sweating together is easier than being all alone haha!ย
โธ Equipment: if you have a booty band, you can use it :) If you don't have one, don't worry! Otherwise you only need a soft surface (like a yoga mag or soft towel)

If you want to grow + shape your BOOTY, it's super duper important to activate those muscles properly & feeeeel them working. A good question is always: when doing squats - does your BOOTY burn or do you only feel your THIGHS? / Anzeige
Those exercises are amazing to target your glutes and really set them on FIRE. I get the best results when I add a resistance band / booty band around my thighs. This forces the sides of my butt to work even harder & reminds me every second of those 10 minutes to engage my booty properly :D
You can also perform this workout without the band .. but I would really recommend you try it with one :)
I do this routine at home or BEFORE I have a leg day with weights. Also for heavy squats, deadlifts, etc: I always make sure I do a booty activation session beforehand, so I hit the muscles in the right way.

โฅ๏ธ Your stuck with me for those 10 minutes anyways .. so make sure you use them wisely:
1. Training legs is a lot about the mind-muscle connection. I always try to THINK about the muscle I want to work on (e.g. booty) and concentrate 100% on using this exact muscle when performing a movement.
You can do a squat without thinking about anything .. but you can also do a squat, pushing through your heel, pushing your knees outwards, using the strength of your butt on the way up & finally: SQUEEZE the butt cheeks at the top position.
2. For all Squats: make sure to always push through your HEELS (back of your feet) on your way up. This puts more focus on the booty.
3. Also try to keep your knees behind your toes when you squat down. This is more friendly for the knee joint.

This 30min Full Body Stretching Routine is perfect for Rest Days or anytime your muscles feel extra stiff or sore. This also helps to increase mobility and flexibility, which then again helps to perform exercises during our other workouts better.ย
I also like to do this before bed, if I need to calm down my mind and feel like relaxing.

Pamela Reif ist eines der bekanntesten Gesichter unter den deutschsprachigen Fitness Influencern. Ich analysiere ihre Verรคnderung und erklรคre was sie hat machen lassen um so perfekt auszusehen!
Pamela Reif startete ihre online Fitness Karriere bereits in 2012, zu diesem Zeitpunkt war sie gerade einmal 16 Jahre alt. Bekannt wurde sie durch ihre online Workouts, mit denen sie sich eine treue Anhรคngerschaft von รผber 9 mio Menschen geschaffen hat. Aber was ist mit ihrem Gesicht รผbder die Jahre passiert, was hat sich verรคndert, was nicht und warum?
Ich fange wie immer von oben ab, Stirn, Augenbrauen und Augen haben sich kaum verรคndert. Eventuell hat sie mit etwas Botox nachgeholfen, aber sie ist mit 26 Jahren noch sehr jung, was auch der Grund fรผr ihre faltenfreie Stirn sein kann. Die Nase sieht in den Vergleichsbildern etwas schmรคler aus, eventuell wurde ihr mit einer Schรถnheits-OP etwas nachgeholfen. Ansonsten hat sie mit Sicherheit Hyaluron Filler in den Backen und den Lippen und sehr wahrscheinlich auch am Kinn.
Eine sehr hรผbsche Frau, die in meinen Augen fรผr ihr Alter schon etwas zu sehr "gemacht" aussieht. Was meinst du? Ich freue mich wie immer darauf deine Meinung in den Kommentaren zu lesen!

Adding a resistance band is definitely helpful to put more focus on the booty. I can especially recommend it, if you want to target the sides of your butt. In case you don't have a booty band yet - don't worry! You can still do this workout :)
It took me soooo long to make this workout a "killer" routine haha .. I always felt like the burn is not intense enough, so tried it over and over again, searching for better combinations and exercises. But now, we definitely have a killer routine which makes my butt cheeks shakeeee haha!!

It's super important that you pay attention to those "rules":
1) squeeze your butt for every repetition
2) move your leg with the "strength" of your glutes and think about your butt cheeks leading every movement
3) don't release tension and relax at the lower point of the motion (e.g. the lower point of a glute bridge), but rather HOLD the tension during the entire movement and squeeze "even more" at the upper point of the motion.

This 15min Routine is perfect to do on a daily basis, to make sure our muscles and joints are not too stiff from sitting all day long or training a lot. This helps to increase your mobility and flexibility :)

For ooooonce, this workout came together so easy!
I found the songs and was hyped with 300% energy instantly. It also reminded me a lot of Sweaty Endorphins, since some artists (and therefore voices) overlap :) I got ideas for the moves quickly, it didnโt take me a long time to practice & when we recorded, the 1st take was perfect without mistakes.
โฆ Fingers crossed it will be just as easy for you to get into this choreo! Not much practice needed to perform it with full energy hihi :)

- wake up & loosen up if you feel stiff
- raise your body temperature
- prevent injuries
- get motivated ... sometimes you gotta start slow before going extreme :D
I like to start my workout with an Ab Workout, a Song Workout or a short Warm Up like this โฅ๏ธ I never jump right into a hardcore HIIT or Leg Day

We put a huge focus on our BOOTY, trying to not include a lot of thigh work. This way we isolate the glute muscles, learn to use them properly & grow less of our thighs.

want to get the famous "11 line" abs? good, let's train our entire core โฅ๏ธ / Werbung
We (hopefully) all know: you will not magically get ab lines & lose all your belly fat by doing 5 crunches. I wish it was that easy haha. But let's make sure our lines are readyyyy below the "soft pillows". Being well prepared is always beneficial, we are ready for the moment we get to see those muscles.
To see, ab lines you need to:
โธ have strong ab muscles. Especially obliques (the sides), but also upper, lower and middle abs. It's basically only possible with a combination out of all areas. Think about runway models: they are often super duper skinny but don't have visible abs. So yes, we all have abs - but IT IS a matter of training them & making them pop out.
โธ have low body fat storages at your core. Everybody stores weight at different areas, so some people don't even need to have a super low body fat percentage to see those lines! If you naturally store more fat around your stomach though, you will need to be more shredded.
โธ sleep well & don't stress so much: why? Stress increases the hormone cortisol, which supports fat storages around your belly.

it's time for a new (no equipment) UPPER BODY workout! I know: home workouts for arms, chest & back are always hard to find - but I think I created another killer combo for us! / Werbung
Training abs at home is simple.. but upper body without additional weights? Hard. That's also the reason I didn't upload so many upper body workouts in the beginning of my time on YouTube. We don't want (or can't lol) do 10000 push ups in a row. So we - especially as girls - need to be a little more creative with our upper body workouts.
The system of the workout is similar to my other "10min Upper Body Workout" - but we do have lots of new exercises & variations in here to make it more fun! โฅ๏ธ

1. Make sure to keep your LOWER BACK flat on the mat. Only lower your legs as far as possible, so your lower back is not lifting off the mat.
2. Lay your head on the mat, if that's more comfy. Make sure to still tilt your pelvis & activate your lower abs if you rest your head.
3. THINK ABOUT YOUR ABS. It's about the mind muscle connection! Lift your legs with the strength of your abs, not your thighs.

This routine focusses on ab exercises, that target your obliques. All kinds of side crunch variations (I think I got really creative here haha) and a couple of (easy) side planks for the ultimate burn.

A long requested workout โฅ๏ธ training your LEGS from top till bottom:
I put a focus on booty, but also including lots of exercises for the inner & outer thighs and a little bit of calves!
- For all Squats and Lunges: make sure to always push through your HEELS (back of your feet) on your way up. This puts more focus on the booty.
- Also try to keep your knees behind your toes when you squat or lunge down. This is more friendly for the knee joint.
- and important one: squeezeeee your booty and always THINK about the muscle you want to target. Mind-muscle-connection is something I really focus on to get maximum results from my workouts :) you're here with me for those 12 minutes anyways haha. So make sure to concentrate and make the most out of them!

To be honest: I don't stretch enough. At the moment I just have 1 or 2 (that's optimistic) relaxed stretching sessions per week.
With this cool down routine, I might change my habits though :D We all have 5min after a workout. And 5min (= 10 exercises) already go a long way.
We stretch the sides of our body, our legs, tummy and work on our spine and hip mobility. No new or fancy exercises - but finally a super quick video we can stick to :D
Let's calm down & give our bodies some love in a different kind of way.

We stretch our entire body! 6min = 12 exercises. Short but beneficial :)

I learned to love stretching sooooo much! I remember, about 6 months ago I definitely didn't stretch enough. This also impacted by training, since my muscles were feeling stiff and sore for longer, I started getting pain in my knees, etc.
Now, I really look forward to a short stretch after a session. It's so relaxing, the music calms me down and you will quickly see improvements :)

I know, we have a love-hate relationship to my 15min HIIT workout. Me too, I admit that.
A 10min routine was definitely missing on my channel! Still a killer, still burning lots of calories, still breaking a sweat.. but: it's only 10 minutes :D
This workout is:
1. FILLED WITH BASICS.
Nothing too fancy, nothing too dancy. Ask your male partner to join! They won't need to shake their hips for this one.
2. a mix out of "QUICK MOVEMENTS" and "ACTIVE BREAKS".
You will find Dolphin Holds & Planks in between all the quick movements. Almost feels like a break, but don't forget to keep the core strength :D
3. HIGH ENERGY.
For some reason it doesn't drag me down - but rather gives me MORE energy! Might also be the music though.
by the way: NO LUNGES.

If you struggle or need a break: don't worry about it. Take a small rest, get something to drink & continue once you're ready :) most important is that you don't quit and push yourself.
โธ Depending on your fitness level, height and weight you will burn between 70-130 kcal.
I burned about 80kcal in those 10min (which is a lot for me, I'm a small human and I normally burn about 250kcal in a 1h session).

Working on that round bubble butt from all angles!
โธ Adding lots of PULSES to increase tension & make it harder for the booty muscles.
โธ different FEET POSITIONS, so we train the side parts of our glutes & inner thighs. Switching positions is always a good option to hit the muscles form all angles.
โธ ACTIVE RESTS by holding certain positions. It burns like hell, so it's not so much of a "rest" :D
โธ ending the workout with 4 min of GLUTE BRIDGES. Focussing more on the backside of our body = more focus on booty and hamstring, less about the front of the thighs.
โฅ๏ธ Your stuck with me for those 10 minutes anyways .. so make sure you use them wisely:
1. It's super important that you THINK about your glutes during every second and try to make them BURN. Make sure you don't release tension and relax at the lower point of the motion (e.g. the lower point of a glute bridge), but rather KEEP the tension during the entire movement and squeeze "even more" at the upper point of the motion.
2. For all Squats + Glute Bridges: make sure to always push through your HEELS (back of your feet) on your way up. This puts more focus on the booty.
3. Also try to keep your knees behind your toes when you squat down. This is more friendly for the knee joint.

MUSCLES:
we train our Abs, Arms, Chest, Legs, Booty, Back & overall Core Strength.
SPEED:
The exercises are slow, but still intense. No Jumping involved (and therefore also very neighbor friendly haha). The SLOW SPEED gives you so much room to perform everything concentrated, thinking of the exact muscles you want to train.
BREAKS:
We perform each exercises for 30s, followed by a 10s break. You can already see the next exercise & mentally prepare for it.
PS: ask your male partner to join! This one is definitely not only for us girls :)

But this killer workout burns a lot of calories - and that's what we need sometimes, right?

SURPRISE โฅ๏ธ due to the current situation, I decided to NOT wait another 2 weeks until I upload the next workout. And being at home .. I felt like we are in desperate need of an UPPER BODY WORKOUT haha. Because my abs are crying & I don't want to do another jump squat either. / Werbung
Upper Body Workouts for arms, back & chest are rare to find & that has a good reason. It's super hard to train them effectively without any additional equipment. I think (fingers crossed) I did a pretty good job with the exercise combination, so we can all get a good burn without doing 10000 push ups in a row.
And I actually love the flappy birds exercises so much haha! They really brighten up my mood because I feel like a bird trying to fly. Have fun โฅ๏ธ

2. Lay your head on the mat, if that's more comfy. Make sure to still tilt your pelvis & activate your lower abs if you rest your head.
3. THINK ABOUT YOUR ABS. It's about the mind muscle connection! Lift your legs with the strength of your abs, not your thighs.

I trained more than 3x a week for 97% of 2019! That means I managed to workout regularly during 49 out of the 52 weeks that 2019 had to offer.
That was only possible with my "No Equipment" workouts - otherwise I wouldn't have managed to be so consistent while traveling. When I'm home, I enjoy going to the gym & do some weight lifting as well :) but whenever I don't have time for that, I literally do sports with myself on YouTube. I usually combine several videos, to have a 45-60min workout.

It's for lower, upper & side abs :) Medium to advanced level
Advantages:
1. FULL RANGE OF MOTION - we have to perform the full exercise and cannot fake it because we pass an actual object around
2. STABILIZE YOUR CORE - we donโt want to drop that pillow haha! Extra core strength loading.
3. HEAVIER + HARDER - well those 200g of pillow do make a difference for all the leg lifts. Believe me now or believe me in 10min
4. SOFT WEIGHT - if a dumbbell between your feet makes you anxious about dropping it onto your body, a pillow is a (light) and soft alternative. This definitely wonโt hurt you :)

Targets abs & glutes and is also perfect for people suffering form pain in there knees. No squats or lunges involved!
1ST PART: similar to my 10min Sixpack Workout :) trains your abs from all angles. Also really focussing on lower abs & obliques here!
2ND PART: combination of ab & booty exercises.
3RD PART: ultimate booty burnout!!! Think about your booty muscles all the time to have the best mind-muscle connection. This is extremely knee friendly and doesn't involve any work of your quads. So we only get booty & hamstring gains right here :)

Are you struggling with your THIGHS? It's a problem area for many women out there.. but we can definitely do something about this โฅ๏ธ / Werbung
The first 10 minutes are strictly focused on inner thighs. The last 5min are dedicated to the outer thighs. If you don't want to train this part, just stop the workout after 10min :) I would encourage you to do everything though, because training outer thighs is important as well. And no, it will not give you hip dips :D
Let me say this right away: I'm sorry for the last couple of exercises hahah!! When I tested the workout, I thought "okay it's challenging, but that's what we want". The next day, my thighs were soooo sore, that I was barely able to finish the workout when filming :D :D :D Look closely, my legs are SHAKING!!
My brother Dennis was behind the camera and motivated me with "don't you give up during a Pamela Reif workout. If somebody can do it, it's Pamela Reif. Hold your leg up!"

a "knee friendly" Leg Workout, that doesn't involve the standard exercises (squats, lunges, ..). If you have bad joints or suffer from knee pain - this workout could work for you! โฅ๏ธ / Anzeige
It's super important that you THINK about your glutes during every second of those 15min and try to make them BURN. Means you try to
1) squeeze your butt for every repetition
2) move your leg with the "strength" of your glutes and not by swinging
3) don't release tension and relax at the lower point of the motion (e.g. the lower point of a glute bridge), but rather KEEP the tension during the entire movement and squeeze "even more" at the upper point of the motion.

I reaaaally really like this workout :D Iโm super happy that I can โenjoyโ this myself from now on. Itโs like a basic HIIT session, but with the BONUS of training your Abs. All standing, no yoga mat required. Ideal if you are on the go and donโt have anything with you!
โธ ABS #1: I turned the โrestsโ into slow, standing Core exercises. Ab Twists, Standing Crunches, etc.
โธ ABS #2: I focused on HIIT movements, that involve more Core engagement as well. Plank Jumps with added Crunches, etc.
โธ HIIT: This will get your heart rate up, burn calories, burn fat, increase your metabolism & tone your muscles at the same time :)
And donโt hate me for the end. Half Burpeesโฆ sorry not sorry. Itโs hard - but itโs the end, so you got no choice haha!

Depending on your fitness level, height and weight you will burn between 70-110 kcal.
I burned about 70kcal in those 10min (remember, I'm a small human and my body is already adapted to plank jumps and jump squats haha).
If you struggle or need a break: don't worry about it. Take a small rest, get something to drink & continue once you're ready :) most important is that you don't quit and push yourself.

One of the most requested videos ever!
I never wanted to do it because most people advertise their videos like "LOSE LOWER BELLY FAT". But we (hopefully) all know: you won't burn only fat in this specific place by training it.
STILL: having strong lower abs is very beneficial. It keeps your core tight, prevents back pain, makes your belly look flatter because you can "hold it in" better and: if you lose that fat, you will also see your Ab Lines!
Please, please, please make sure:
โธ to keep your LOWER BACK FLAT ON THE MAT. This is essential for your health & essential for training your lower abs. If you don't keep it flat on the mat, you will not train your lower abs. Only move your legs downwards as far as possible (for example during a leg lift). If that means you only have a small range of motion: FINE. You will improve over time.
โธ you can lay your head on the mat, if that's more comfortable. This makes it ever harder for the lower abs! I tend to lift my head after some minutes, because I otherwise feel my lower back lifting off the mat.
โธ it's about the mind muscle connection! Think about your abs & lift and lower your legs with the strength of your abs, not your thighs.

This killer Cardio Routine burns a lot of calories - and that's what we sometimes want, right?
Including HIIT, classic cardio & lots of new movements. We do it onto the music, so itโs a bit more engaging than a standard workout. However the exercises are not dancy! So no, this is NOT a dance workout :)

What makes this "beginner friendly"?
1. I used BASIC movements, that are not too complicated or hard to perform
2. the workout sequences REPEAT, giving you a chance to get used to the movements & get a better feeling for them
3. a couple of BREAKS. Haha I know you wanted them! The workout sequences are only between 2 or 4 minutes long. Then it's time to catch a breath!
4. includes warm up exercises
5. includes a cool down sequence in the end
But let's make this clear: I was still feeling a serious burn in my muscles and I was still sweating โฅ๏ธ
This video is super effective and especially the SLOWNESS gives you so much room to perform everything concentrated, thinking of the exact muscles you want to train. The burn was seriously insane for me!

Whenever I meet people who workout with my videos & ask them which one they like most they ALWAYS say: "your Sixpack Workout!".
After 1.5 years it might be time for a new one then haha!
MY OPINION: burns even more, makes me sweat more and gives me such a good feeling in my abs! Maybe it's also because I'm not as "used" to this exercise combination yet. In any way: you should definitely give it a try :)

Train that stubborn lower part of your belly โฅ๏ธ / Werbung
Including breaks, different camera angles & 3 harder options, if the Beginner Mode gets too easy for you!
In this video, I combined core exercises, that focus especially on the LOWER part of your stomach. Having strong lower abs is very beneficial :) It keeps your core tight, prevents back pain, makes your belly look flatter because you can "hold it in" better and: if you lose that fat, you will also see your Ab Lines!
2 Rules:
โธ keep your LOWER BACK FLAT ON THE MAT. This is essential for your health & essential for training your lower abs. If you don't keep it flat on the mat, you will not train your lower abs. Only move your legs downwards as far as possible (for example during a leg lift). If that means you only have a small range of motion: FINE. You will improve over time.
โธ it's about the mind muscle connection! Think about your abs & lift and lower your legs with the strength of your abs, not your thighs :)

A knee friendly & heavy Leg Workout, that doesn't involve squats, lunges, etc.! If you have bad joints or suffer from knee pain - this workout could work for you โฅ๏ธ / Anzeige
You can do this at home or in the gym. It will help to GROW your booty. It also DOES NOT focus on the front parts of your thighs - only the hamstrings, booty & back muscles.
It includes lots of versions and sets of Deadlifts + Glute Bridges. We perform them on 1 leg, with elevation, different foot positions, and more. Those are 2 standard exercises I always include in my leg training and they give me great results, especially if you donโt want your thighs to grow so much!
โธ for all Deadlifts: If you feel it in your back, youโre not performing it 10000% correctly. Focus on pushing the weight up through your heels, with the strength of squeezing the booty hard. The back stays straight, but it doesnโt take over the range of the movement. We really (also mentally) focus on using the leg muscles.
โธ for all Glute Bridges: I elevate my feet here to get an even better Booty burn. Keep the bodyweight on the heels and squeeze the butt cheeks for every rep.

โธ I am using a 18kg / 40 lbs dumbbell. Please choose a weight that feels good for you!
You could also use a barbell with a cushion for the Glute Bridges.
Your home-made alternatives:
1. Take a bag and fill it with dense + heavy food in your kitchen. For example: packs of flour, rice, oats, etc.
2. A chair instead of the bench
3. Books instead of my weight plates (underneath the feet)

Flexibility exercise can help reduce muscle soreness, risk of injuries, bend and twist easily without much effort etc. Hence, these exercises are highly recommended before and after the work out. Flexibility of the body is achieved only by practice. Certain factors limit the flexibility like age, shape of joints, type of joints, elasticity of tendons and ligaments, bony structure etc.<br />Yoga Postures<br /><br />Flexibility and stretching go hand in hand. The more efficiently you perform stretching exercises the more flexible you become. And the more flexible you are, the better you can stretch. Stretching exercises are of varying complexities and it is very necessary to perform these stretches in a slow and gradual manner. No stretching exercise ever consists of any jerky movements. Flexibility stretching exercises are no different. But, it should be noted that if done in the wrong way, like any other stretching exercise, flexibility stretches will also have adverse effects and might prove harmful to the body. Hence, it is suggested that you stretch only after understanding the exercise thoroughly and if possible, under the guidance of an experienced yoga trainer. <br />One of the commonly used flexibility exercise is the static stretch. It is the most simple and involves less movement of the muscles and joints. Static stretch is nowadays recommended after activity when the body is warm and when maximal stretching can occur. Static stretching after workout is said to decrease muscle soreness and increase muscle length.
